3 Ways Cardio Between Sets Improves Strength and Recovery

Most lifters treat their rest periods as dead time. Rack the weight, sit down, check the phone, repeat. Add those minutes across an entire workout, and you can easily spend half an hour doing nothing but waiting for your next set.

Cardioacceleration puts that time to work. Instead of resting passively, you perform 30 to 90 seconds of cardio between lifting sets. This keeps your heart rate elevated and folds cardio into the workout, allowing you to train for strength and fat loss without adding a separate session.

I've been using this approach for more than a decade, and the results go well beyond saving time or burning calories. Once your body adapts to the added workload, cardioacceleration begins to function as active recovery. It can help your muscles recover faster between sets, reduce the soreness you feel between workouts, and ultimately support greater strength gains.

That adaptation isn't immediate. During the first week or two, you may lose a rep or need to use slightly less weight. But get through that adjustment period, and the cardio most lifters assume will drain their strength can begin working in their favor. Here's why…

1. Cardioacceleration Helps You Recover Faster Between Sets

Consider what happens during a traditional lifting workout. You complete a hard set and then essentially do nothing (stand around or sit) for the next minute or two. Your heart rate rises during the set and then steadily falls while you rest.

Cardioacceleration keeps it elevated. When you follow a set of bench presses with running in place, jumping jacks, or another cardio activity, your chest, shoulders, and triceps still get a break from pressing. Your cardiovascular system, however, keeps working.

Maintaining that circulation helps deliver oxygen and nutrients while moving metabolic byproducts away from the muscles. Lactate itself isn't simply a waste product—your body can recycle it and use it as fuel—but lower blood lactate during repeated hard efforts is evidence that active recovery changes the way your body handles the metabolic demands of training.

The goal is to keep your heart rate up—not to exhaust yourself before the next set. Choose a cardio movement that allows the muscles you’re training to recover.

In one study comparing active and passive recovery, 12 men performed four sets of bench presses with 80% of their one-rep max. During each three-minute break, they either remained seated or did step-ups at an intensity based on their individual lactate threshold. Blood lactate was significantly lower with active recovery after every set.

The active recovery did not immediately improve the number of reps or the power produced during the bench press sets. That's an important detail—and exactly why you shouldn't judge cardioacceleration by your first workout. These subjects were not trained lifters and had no time to adapt to this much work compressed into one session. The study showed lower lactate, not an instant performance boost.
