If you've spent any time in the gym, you've probably heard the old bodybuilding rule: Eat protein every two to three hours or risk losing muscle.
For decades, that advice shaped how lifters approached nutrition. Some carried coolers packed with chicken and rice everywhere they went. Others set alarms to remind themselves to drink a protein shake every few hours.
But does consuming protein that frequently actually help you build more muscle?
The answer isn't as simple as it once seemed.
Research over the past decade has given us a much better understanding of how your body responds to protein throughout the day. While protein timing still matters, the goal isn't to eat as often as possible. It's to space your protein feedings in a way that maximizes muscle growth.
Here's how I recommend doing it…
Every time you eat a protein-rich meal , your body breaks that protein down into amino acids, which stimulate muscle protein synthesis (MPS)—the process of repairing and building new muscle tissue after training.
At the same time, your body is constantly breaking down muscle protein, a process known as muscle protein breakdown (MPB).
The key to building muscle is spending as much time as possible in a positive net protein balance, where muscle protein synthesis exceeds muscle protein breakdown.
That doesn't mean eating protein nonstop.
After a high-protein meal, muscle protein synthesis rises for several hours before gradually returning to baseline. Eating another protein-rich meal too soon doesn't necessarily produce a greater anabolic response. On the other hand, waiting too long allows muscle protein breakdown to catch up.
The goal is to find the sweet spot between those two extremes.
Years ago, I recommended eating protein every two to three hours because that's what the best available research suggested at the time.
Since then, we've learned more.
One frequently cited study found that consuming protein every three hours produced a better muscle protein synthesis response than eating every 1.5 hours or every six hours. But there's an important detail many people overlook: The researchers used whey protein alone.
Whey digests quickly and delivers amino acids into the bloodstream fast, but its effects don't last as long as slower-digesting proteins.
That's one reason I recommend getting most of your protein from whole-food meals or a protein blend powder like Pro JYM rather than relying on whey alone. Because these proteins digest more slowly, they continue supplying amino acids to your muscles for a longer period.
For most meals, I recommend spacing your protein intake about four hours apart, though somewhere in the 3-4-hour range works well for most people. That timing gives your body an opportunity to fully respond to one protein feeding before introducing the next.
Just remember: Protein timing helps optimize muscle growth, but it doesn't replace hitting your total daily protein goal. If you're falling short on total protein, meal timing won't make up the difference.
Like most aspects of nutrition, protein timing isn't one-size-fits-all.
One important exception is around your workout. I still recommend consuming protein before and after training because resistance exercise changes how your muscles respond to nutrients and creates an ideal environment for recovery and growth.
Another exception is before bedtime.
Since you'll be going several hours without eating while you sleep, having a protein-rich meal or shake before bed can help provide your muscles with amino acids throughout the night.

If lunch gets delayed because of work or you miss a snack while traveling, don't panic. Likewise, don't feel like you have to interrupt your day every couple of hours just to force down another meal.
Instead, focus on building a routine that you can follow consistently.
For most people, that means eating a high-protein meal every three to four hours, emphasizing whole-food protein sources whenever possible, using a quality protein powder when convenience matters, and paying special attention to your pre-workout, post-workout, and bedtime nutrition.
You don't need to micromanage every meal to build muscle. Instead, focus on creating an eating schedule that's both effective and realistic—one you can follow consistently over the long term.
Protein timing still matters—but probably not for the reasons you've been told.
You don't need to eat every two hours to build muscle, nor should you go long stretches without consuming protein. Instead, aim to space most protein-rich meals about three to four hours apart, with extra attention paid to the meals surrounding your workouts and before bed.
Combined with adequate daily protein intake and consistent resistance training, that approach will help put your body in the best position to maximize muscle growth.
