If you ask 10 people how much protein you need to build muscle, you'll probably get 10 different answers. Some will tell you the Recommended Dietary Allowance (RDA) is enough. Others will say you need to pound protein shakes all day long.
So who's right?
The truth is, the amount of protein you need depends on your goal. If you're simply trying to stay healthy, meeting the RDA may be sufficient (0.8 to 1.6 grams per kilogram of body weight, or 0.36 to 0.73 grams per pound).
But if your goal is to maximize muscle growth, strength, and recovery from hard training, you need to think beyond the minimum.
Protein is the single most important macronutrient for building muscle. It's the foundation of every muscle-building nutrition plan I recommend, and it's the first thing you should dial in before worrying about carbohydrates, fats, or total calories.
Let’s cut to the chase. Here’s my two-part recommendation for protein:
For a 180-pound lifter, that means consuming at least 180 grams of protein daily. During more demanding training blocks, that intake could increase to as much as 270 grams. For a 200-pounder, that’s 200 to 300 grams daily.
Think of this target as your daily non-negotiable. Once you've consistently hit your protein goal, then you can fine-tune the rest of your nutrition plan.
Resistance training provides the stimulus for muscle growth, but protein provides the raw materials your body uses to repair and build new muscle tissue afterward.
When you lift weights, you create microscopic damage to your muscle fibers. Your body repairs that damage by using amino acids —the building blocks of protein—to rebuild those fibers bigger and stronger than before.
Without enough protein, you're limiting your body's ability to recover and adapt to training. You can have the best workout program in the world, but if your nutrition doesn't support muscle repair, your results will suffer.
That's why I rank protein ahead of every other macronutrient. Carbohydrates and fats both play important roles, but neither can replace protein's primary job: supporting muscle growth.
The current Recommended Dietary Allowance for protein starts at just 0.36 grams per pound of body weight. That's enough to help prevent deficiency in the average sedentary adult—but it wasn't designed for people trying to build muscle.
If you're lifting hard several days per week, your protein needs are significantly higher.
That's why I recommend aiming for at least 1 gram per pound of body weight. This intake gives your muscles a steady supply of amino acids to support recovery, growth, and strength gains throughout the week.
If you're following a demanding muscle-building program, trying to add size, or training with high volume, bumping your intake closer to 1.5 grams per pound can provide even more support.
More isn't always better—but consistently eating too little protein is one of the biggest mistakes lifters make.

Even if your goal isn't to maximize muscle growth, I still recommend eating a high-protein diet.
You may not need a full gram of protein per pound of body weight every day if you're not training specifically to build muscle, but you should still aim to be in that ballpark—especially if you're physically active. Most people who exercise regularly will benefit from eating considerably more protein than the minimum recommended for sedentary adults.
Protein isn't just about building bigger muscles. It's also one of the best nutrients for improving body composition and supporting long-term health.
If your goal is losing body fat, protein can be a game changer. It helps preserve lean muscle while you're in a calorie deficit, which is important because the more muscle you maintain, the higher your metabolism stays. Protein is also the most satiating macronutrient, helping you feel fuller between meals and making it easier to control hunger while dieting.
Whether you're trying to build muscle, get leaner, or simply improve your overall health, making protein a priority is one of the smartest nutrition habits you can develop.
Protein isn't just important for men looking to build muscle—women benefit just as much from eating enough of it.
A high-protein diet supports recovery after workouts, helps preserve lean muscle during weight loss, and makes it easier to build and maintain a lean, toned physique. As women get older, getting enough protein becomes even more important for preserving muscle mass, supporting metabolism, maintaining bone health, and staying strong and active.

If you're a runner, cyclist, swimmer, or participate in another endurance sport, don't make the mistake of thinking protein only matters to bodybuilders.
Long runs and endurance workouts create muscle damage just like resistance training does, and protein is essential for repairing that tissue and helping your body recover for the next session. Getting enough protein can also help preserve muscle during periods of high training volume and support strength, power, and injury resistance.
While endurance athletes may not need quite as much protein as someone trying to maximize muscle growth, they still benefit from eating a high-protein diet. If you're logging serious miles each week, protein deserves just as much attention as carbohydrates.
One of the most common concerns I hear is whether eating a high-protein diet is harmful.
For healthy individuals, research has consistently shown that high-protein diets are safe when consumed as part of a balanced nutrition plan. If you're resistance training regularly, your body can effectively utilize higher protein intakes to support recovery and muscle growth.
Of course, if you have kidney disease or another medical condition requiring dietary restrictions, you should follow your healthcare provider's recommendations.
For everyone else, the bigger concern usually isn't eating too much protein—it's not eating enough.
You don't have to hit your protein target perfectly every single day. But you do need to make it a priority.
If you consistently fall well below your protein goal, you're making it harder for your body to recover from training and build new muscle.
Treat protein as the foundation of your nutrition plan. Once you've established that habit, everything else—from carbohydrates and fats to meal timing and supplements—becomes much easier to optimize.
If building muscle is your goal, protein should be your top nutritional priority.
Aim for at least 1 gram of protein per pound of body weight each day, and consider increasing your intake to as much as 1.5 grams per pound during demanding muscle-building phases.
